1. Gentle Spine Decompression at Home

Exercise Description: Spine decompression and relief exercise. Starting position — lying on the stomach, resting on forearms. Bend one knee and slowly crossover the opposite leg to touch the floor behind your back with your foot. This provides a gentle torso twist and stretches the lumbar spine and hips.

Duration: Hold the position for 45–60 seconds per side (or 5–8 slow, deep breath cycles at the peak stretch).

Frequency: Can be performed daily (1–2 times a day), especially after prolonged sitting or as part of a recovery session.

2. Safe Exercises for the Cervical Spine (Neck)

The neck is flexible yet vulnerable. Always perform these movements smoothly, without sudden jerks or pain.

Perform the exercises lying on your stomach. Look straight down, keep your neck relaxed. Engage your core and glutes to protect your lower back. Always initiate the movement by squeezing your shoulder blades.

Routine: 2 sets of 7–10 reps for each position.

1. “Y” Exercise

  • How to do: Extend straight arms forward and out at a 45° angle, thumbs pointing up. Exhale, squeeze your shoulder blades, and lift your arms. Hold for 1 second, then lower.
  • Effect: Strengthens the lower trapezius, helps drop your shoulders away from your ears, and elongates the neck.

2. “T” Exercise 

  • How to do: Extend straight arms directly out to the sides, thumbs pointing up. Powerfully squeeze your shoulder blades together and lift your arms as high as possible.
  • Effect: Targets the rhomboids, pulls the shoulders back, and eliminates slouching.

3. “W” Exercise 

  • How to do: Bend your elbows and pull them toward your torso at a 90° angle. Lift your elbows and hands off the floor, pulling your elbows down toward your hips and squeezing your shoulder blades.
  • Effect: Trains external shoulder rotation, fixing rounded and forward-slumping shoulders.

4. “L” Exercise

  • How to do: Keep your upper arms tucked to your sides, elbows bent at 90°, palms facing down. Keeping your elbows pinned to your torso, lift your forearms and hands upward, squeezing the lower part of your shoulder blades.
  • Effect: Stabilizes the shoulder joints, improves mobility, and protects against injuries.

3. MFR for the Neck with a Massage Ball

A duoball (double massage ball) or a dense MFR ball is one of the best self-care tools. It targets suboccipital trigger points to release deep neck tightness.

Suboccipital Self-Massage

Starting Position: Lie down on your back with knees bent and feet flat on the floor.

  • Exercise 1: Static rest — lie with your neck on the massage ball and breathe calmly (30 seconds).
  • Exercise 2: Vertical head nods (up and down) while lying on the ball.
  • Exercise 3: Press the neck down into the ball on inhalation, and release/push up on exhalation.
  • Exercise 4: Horizontal head turns (side to side / left and right).
  • Exercise 5: Circular head movements to target suboccipital muscles.
  • Exercise 6: Diagonal head movements.
  • Exercise 7: Rolling the ball outward from the spine toward the shoulder.
